The role of sodium in sports practice
Sodium in sport is often reduced to its role as an electrolyte. However, this is a somewhat reductive view, as this mineral is involved in many mechanisms related to performance, such as muscle contraction, nerve impulse transmission, and maintaining fluid balance. During prolonged effort, such as running, cycling, triathlon, or trail running, sodium losses through sweating can become significant.
Because when you sweat, you do not only lose water. Sweat is indeed primarily composed of water and sodium, as well as potassium, magnesium, calcium, zinc, and even lactic acid, in smaller proportions. It should be noted that the amount of sodium present in sweat varies greatly from one athlete to another. The white marks on your cap after a run in the sun, and not on your sports partner's, is because you lost more sodium!
In endurance sports, the challenge is therefore not just to drink, but to maintain a balance between water and electrolyte intake.
Sodium, an electrolyte at the heart of performance
Sodium participates in several essential physiological functions, including:
the maintenance of fluid balance,
the transmission of nerve signals,
muscle contraction,
the regulation of blood volume,
the stimulation of the sensation of thirst.
On the field, an adequate intake of sodium promotes better fluid retention and helps the body limit the effects of dehydration during prolonged effort.
Why do sodium needs increase during effort?
It’s no mystery, the longer, more intense, or heat-induced the effort, the greater the sweat losses. For an endurance athlete, losses are therefore more significant during a marathon, a triathlon, an ultra-trail, a long bike ride, or simply a summer training session. And in this context, drinking only water for several hours can sometimes excessively dilute blood sodium. Although rare, this phenomenon can promote exercise-induced hyponatremia, a potentially serious situation mainly observed during long-duration endurance events. That’s why hydration plans set up by sports coaches generally combine water, carbohydrates, and electrolytes. A strict framework, but necessary!
Sodium, cramps, and fatigue: a common misconception?
Cramps have long been attributed solely to a sodium deficiency, but the reality is more nuanced. Indeed, current research tends to show that cramps result from a combination of factors, including neuromuscular fatigue, intensity of effort, training level, hydration and electrolyte balance. Sodium plays a role, but it is not the sole culprit.
On the other hand, a water deficit associated with significant sodium losses can indeed accentuate the feeling of fatigue and complicate the maintenance of intensity over time.
How much sodium should be consumed during sports?
Each individual, each organism, and each way of training is unique, so there is no universal data applicable to all athletes. The needs depend notably on:
the rate of sweating,
the climatic conditions,
the duration of the effort,
the level of training,
the sodium concentration in sweat.
However, in the context of prolonged effort, recommendations are around 300 to 600 mg of sodium per hour, with sometimes higher needs for athletes who sweat profusely or perform in very high heat.
But be careful, trying to consume more and more sodium makes no sense. Like the management of energy reserves, the goal remains to find the right balance between intake and individual needs.

As long as it is balanced, the daily diet generally covers basic needs. However, during long efforts, we can only recommend that you supplement.

Some recommendations mention an intake of about 500 mg of sodium before an effort made under such conditions, but again, the rule is to adapt your intake to your practice.
After the effort, sodium also contributes to rehydration. Combined with water and carbohydrates, it promotes the restoration of fluid balance and recovery. At this point, you can aim for a protein drink, ultra-complete, which will give a boost to your muscle recovery and help you replenish your protein stores, BCAA, carbohydrates, vitamins and electrolytes.
